Protein is the macro that matters most for anyone training, and it is also the one people overthink the hardest. Here is how much you actually need, a dead-simple way to hit it without tracking every meal, and a common myth worth binning.
The number you actually need
The research lands in a fairly tight range. For building and holding muscle, somewhere between 1.6 and 2.2 grams of protein per kilo of bodyweight per day is what the studies point to. That is the zone where you are giving your muscles plenty to work with.
For general health and maintenance, you can sit lower, around 1.2 to 1.6g per kilo, and be perfectly fine. The higher end matters most when you are training hard and chasing muscle. Think of these as guide rails, not a law. Getting close, consistently, beats hitting a precise number once and forgetting it the next day.
My simple rule
The number is a good guide, but I keep my own approach dead simple. I aim for one gram of protein per kilo of my goal weight. So if I want to be 80kg, I aim for 80 grams of protein a day.
It is on the lower side of the textbook range, but it is easy to remember, easy to hit, and it keeps me consistent, which matters more than chasing a perfect figure I will not stick to. If you are pushing hard for maximum muscle, lean toward the higher 1.6 to 2.2g range. If you just want a number you will actually hit week in and week out, a simple goal-weight rule like mine is a solid place to start.
You do not have to track every gram
I am an eyeball kind of person. I have a rough idea of how much protein is in the foods I eat, and I do not sit there logging every meal in an app. That sort of tracking works for some people, but it is not the only way, and for a lot of us it is the thing that makes eating well feel like a chore.
Here is the trick I actually use: I know how much protein I buy in my weekly food shop. As long as I eat it all across the week, I have hit my count. The maths is done once at the shops instead of at every single meal. Buy the protein you need for the week, work through it, done. It takes the daily stress out of it completely.
The 30-minute myth
You have probably heard you need to get protein in within 30 minutes of finishing your workout or you miss the window. You do not. This one has stuck around for years and it just is not true.
Your body absorbs and uses protein all day long, especially when it is repairing muscle tissue after training. There is no narrow window slamming shut on you. So no, you do not need to sprint home and chug a shake the second you rack the weights. As long as you are hitting your protein across the day, your muscles get what they need. Eat when it suits you, not when a myth tells you to panic.
