What is creatine monohydrate?

Creatine monohydrate is a compound made from three amino acids — arginine, glycine, and methionine. It is naturally produced by the body and found in small amounts in red meat and fish. As a supplement it is the single most studied ergogenic aid in sports nutrition research.

How it works

Creatine increases the concentration of phosphocreatine in muscle tissue. Phosphocreatine is used to rapidly regenerate ATP — the primary energy currency of cells — during short, high-intensity efforts such as lifting, sprinting, and repeated explosive movements. More available phosphocreatine means more capacity for high-intensity output before fatigue sets in.

What the research says

The evidence for creatine monohydrate is among the strongest in sports nutrition:

  • Improves performance in short-duration, high-intensity exercise (International Society of Sports Nutrition, 2017)
  • Increases lean body mass when combined with resistance training
  • Supports muscular strength and power output
  • Emerging evidence for cognitive benefits, particularly under sleep deprivation or mental fatigue
  • Well tolerated in healthy adults across trials lasting up to 5 years

Effective dose

3–5g per day is the clinically supported maintenance dose. A loading phase of 20g per day for 5–7 days will saturate muscle stores faster but is not necessary — daily supplementation at 3–5g achieves the same saturation within 3–4 weeks. Timing does not significantly affect outcomes — consistency is more important than when it is taken.

Common forms

Creatine monohydrate — the standard, most researched form. Unflavoured powder is the most cost-effective option.

Creapure® — a trademarked, pharmaceutical-grade creatine monohydrate manufactured in Germany. 99.99% pure. Marginally higher cost with no evidence of superior performance outcomes over standard monohydrate.

Creatine HCL — bound to hydrochloric acid for improved solubility. Requires a smaller dose by weight. Higher cost per effective dose with limited evidence of advantage over monohydrate.

Creatine ethyl ester — not recommended. Research suggests it is less stable and less effective than monohydrate.

Safety

Creatine monohydrate has no established adverse effects at recommended doses in healthy adults. It increases intramuscular water retention — adequate hydration is recommended. Claims linking creatine to kidney damage are not supported by the current evidence in healthy individuals.
