What is beta alanine?
Beta alanine is a non-essential amino acid produced naturally in the body. Unlike most amino acids it is not used to synthesise proteins. Its primary role in supplementation is as a precursor to carnosine — a dipeptide stored in skeletal muscle that buffers acid during high-intensity exercise.
How it works
During high-intensity exercise, hydrogen ions accumulate in muscle tissue, lowering pH and contributing to fatigue. Carnosine acts as an intramuscular buffer, reducing the rate of pH decline and allowing sustained high-intensity output for longer. Beta alanine supplementation raises muscle carnosine concentrations over time — this is a cumulative effect that builds with consistent daily use over several weeks, not an acute effect from a single dose.
What the research says
- Significantly increases muscle carnosine concentrations with consistent supplementation over 4+ weeks (Hobson et al., 2012)
- Improves performance in exercise lasting 1–4 minutes — the range most relevant to resistance training sets and interval efforts
- Meta-analysis of 40 studies found significant improvement in exercise capacity (Hobson et al., 2012)
- Less evidence of benefit for longer endurance efforts beyond 10 minutes
- Combines effectively with creatine monohydrate for complementary fatigue-buffering mechanisms
Effective dose
3.2g per day is the minimum clinically supported dose. 4.8–6.4g per day produces faster carnosine saturation. Unlike creatine, beta alanine works through cumulative daily use — taking it only on training days reduces its effectiveness. Split doses throughout the day reduce the intensity of the tingling side effect without affecting outcomes.
The tingling — paraesthesia
The characteristic flushing and tingling sensation — paraesthesia — occurs when beta alanine binds to nerve receptors in the skin. It is a harmless side effect with no negative health implications. It typically begins 15–20 minutes after ingestion and lasts 60–90 minutes. Splitting doses reduces intensity. Sustained-release beta alanine formulations largely eliminate it. Tolerance to the sensation develops with consistent use over several weeks.
What to check on the label
3.2g is the effective dose. Pre-workout supplements frequently include beta alanine at 1–2g — present enough to cause tingling but below the threshold required for meaningful carnosine accumulation. If a product contains less than 3.2g, the ingredient is primarily serving as a sensory cue rather than delivering a performance effect.
Safety
No adverse effects beyond paraesthesia at recommended doses. Well tolerated in healthy adults across clinical trials. Not recommended in excess of 6.4g per day without medical supervision.
